Useful everyday choices include amla and guava, pulses such as rajma and whole moong, ragi and other whole grains, drumstick leaves and palak, tomatoes, carrots, jamun, citrus fruit, nuts, spices and tea. The point is variety, not finding one “highest” antioxidant food.

Antioxidants are substances that can limit reactions involving free radicals and other reactive molecules. The body makes free radicals during normal metabolism, and some reactive species have useful roles in signalling and defence. Oxidative stress refers to an imbalance between reactive species and the body’s antioxidant defences; it is not a reason to fear ordinary food or chase a single nutrient.

Food supplies vitamin C, vitamin E, carotenoids and polyphenols, but a test-tube antioxidant score does not predict what a food will do in a person. Many polyphenols are poorly absorbed in the small intestine and reach the colon, where gut bacteria convert some into smaller metabolites. That gut relationship is promising, but still being studied.

A colourful Indian plate is more useful than a ranking. Pulses, whole grains, vegetables and fruit bring antioxidant compounds alongside fibre and other nutrients. ICMR-NIN’s 2024 guidance encourages at least 400 g of vegetables and 100 g of fresh fruit daily. Antioxidant supplements are not a shortcut and can be harmful at high doses. There is no prize for buying exotic berries: a bowl of guava, a ladle of dal and a serving of greens can be more useful than a supplement-led routine.

What Are Free Radicals and Antioxidants?

Free radicals are atoms or molecules with an unpaired electron, a feature that can make them highly reactive. The body produces some during normal metabolism. They can also arise in response to smoking, pollution and strong sunlight. Some reactive species have useful roles in signalling and defence; the concern is an imbalance between reactive species and the body’s protective systems, often described as oxidative stress.

Antioxidants are compounds that can react with or help regulate reactive molecules. Food provides vitamin C, vitamin E, carotenoids such as beta-carotene and lycopene, and polyphenols, a broad family of plant compounds that includes flavonoids, anthocyanins and tannins. That description explains what these compounds do in chemistry; it does not promise that one food will prevent a disease or “clean” the body.

Why “Antioxidant Scores” Can Mislead

You may have seen a claim that one food has “40 times more antioxidants” than another. Such comparisons often come from laboratory assays such as ORAC, which measure how a sample behaves under particular test conditions. The USDA withdrew its ORAC database in 2012 after stating that those values did not establish how specific bioactive compounds, including polyphenols, affect human health.

What happens after you eat a food depends on the compound, the dose, the food matrix, digestion, absorption, gut microbes and the rest of your diet. A number from a test tube cannot capture all of that. Variety is a better guide than a leaderboard.

The Gut Connection: Polyphenols and Gut Bacteria

Many polyphenols are poorly absorbed in the small intestine and reach the colon. There, gut bacteria convert some of them into smaller metabolites, some of which can be absorbed. Polyphenols and their metabolites may, in turn, influence the composition or activity of gut bacteria.

A review by Cardona and colleagues describes this as a two-way relationship. The effects depend on the compound and food, and changes in gut bacteria do not automatically establish a health benefit. Pulses, whole grains and vegetables provide both fibre and polyphenols, so they make practical sense for a gut-friendly eating pattern without turning “polyphenol” into a new wellness promise.

15 Antioxidant-Rich Foods for Indian Kitchens

How to read the list: The foods below contain antioxidant compounds, but they are not ranked from best to worst. The few figures included are per 100 g of the raw edible food from the Indian Food Composition Tables (IFCT) 2017. Values vary with variety, ripeness, growing conditions and preparation. Polyphenol figures measured by different methods are broad indicators, not directly comparable scores.

1. Amla

Fresh amla is one of the standout vitamin C-rich foods in the IFCT, at about 252 mg vitamin C per 100 g. Its total-polyphenol value in the same table is about 1,031 mg per 100 g. Eat it raw with a pinch of salt, grate it into chutney, or use commercial murabba sparingly because it can contain a lot of added sugar.

2. Guava

Guava brings vitamin C and fibre to an ordinary fruit plate. The IFCT white-flesh entry has about 214 mg vitamin C and 8.6 g fibre per 100 g. Slice it with black salt, add it to a chaat, or simply eat it whole.

3. Rajma and other pulses

Black, brown and red rajma entries in IFCT contain roughly 350–360 mg of total polyphenols per 100 g of the dry food. Whole moong, whole urad and kala chana also bring plant compounds alongside fibre and protein. Soak and cook them properly, then serve them as rajma, usal, sundal or a simple dal.

4. Ragi and whole grains

Ragi contains about 135 mg of total polyphenols per 100 g in IFCT. The outer layers of whole grains carry many of their plant compounds and fibre, so use ragi dosa, bhakri or porridge, and choose whole-grain atta or minimally polished millets when they suit your usual meals.

5. Drumstick leaves

Drumstick leaves are a useful Indian source of beta-carotene and vitamin C: IFCT records about 17,500 micrograms of beta-carotene and 108 mg of vitamin C per 100 g. Add a small bunch to dal, sambar, poriyal or a thepla mixture; the familiar dish matters more than a health halo.

6. Palak, chaulai and other greens

Greens contribute carotenoids and polyphenols, and their colour is a helpful reminder to vary the plate. IFCT records about 233 mg of total polyphenols per 100 g of spinach and about 8,550 micrograms of beta-carotene per 100 g of green amaranth leaves. Make palak dal, chaulai bhaji, saag or a quick stir-fry. A little oil in the meal helps the body absorb fat-soluble carotenoids.

7. Tomatoes

Tomatoes are a common dietary source of lycopene, the red carotenoid. IFCT records about 1,700 micrograms of lycopene per 100 g of local ripe tomato. Add tomatoes to dal, sambar, rasam or a sabzi. Cooking them with a small amount of oil may improve lycopene availability; this is a food tip, not a treatment.

8. Carrots

Orange carrots provide beta-carotene, which the body can convert to vitamin A, although conversion efficiency varies. IFCT records about 5,400 micrograms of beta-carotene per 100 g. Eat carrots as gajar ki sabzi, kachumber, a lightly cooked poriyal or part of a winter mixed-vegetable dish.

9. Pomegranate

Pomegranate adds colour and polyphenols to a meal, but it does not need a “magic fruit” story. IFCT records about 67 mg of total polyphenols per 100 g of edible fruit in its maroon-seeded pomegranate entry. Scatter the arils over raita, poha or chaat, and let them be one part of a varied fruit and vegetable pattern.

10. Jamun

Jamun’s deep purple skin comes from anthocyanins, a type of polyphenol. It is seasonal, tart and perfectly at home as a fresh fruit, in a fruit bowl or alongside a savoury snack. Enjoy it for its flavour and variety, not as a treatment for blood sugar or any other condition.

11. Citrus fruit

Mosambi, oranges, lemons and other citrus fruits provide vitamin C and plant compounds. The IFCT orange entry contains about 43 mg of vitamin C per 100 g. A squeeze of lemon over dal, chana or palak can also help the body absorb non-haem iron from that meal; it is not a substitute for treatment of iron deficiency.

12. Mango and papaya

Ripe mango and papaya bring carotenoids and vitamin C in different proportions. Enjoy them as whole fruit, in a seasonal bowl or with curd. Whole fruit also brings fibre that a strained juice does not.

13. Nuts and seeds

Groundnuts, walnuts, sesame and other nuts and seeds provide polyphenols, vitamin E or both, along with fat and energy. A small handful can add texture to poha, chutney, laddoo or a bowl of fruit; more is not automatically better.

14. Spices

Cloves and turmeric are among the more concentrated sources of polyphenols by weight in IFCT, but we use them in pinches. Their best role is culinary: make dal, sabzi, chai or a tadka more varied and enjoyable.

15. Tea

Both black and green tea contain polyphenols; catechins are especially associated with green tea. Tea can reduce absorption of non-haem iron when taken with a meal, so if iron intake is a concern, have it between meals rather than alongside an iron-rich dish. Keep added sugar modest.

Also worth a mention: black raisins and a small square of dark chocolate can fit into a varied diet. Treat them as foods you enjoy, not as a reason to turn dessert into a supplement routine.

Antioxidant Supplements: Why Food Comes First

If antioxidants sound useful, it is natural to wonder whether a capsule would be more efficient than a plate of food. The evidence does not support antioxidant supplements as a general shortcut for preventing disease. The National Center for Complementary and Integrative Health (NCCIH) notes that high-dose beta-carotene supplements increased lung-cancer risk in trials involving smokers and people exposed to asbestos. That warning concerns supplements, not carrots, papaya or other foods containing beta-carotene. High doses of vitamin E can also increase bleeding risk and interact with medicines.

Food packages compounds together with fibre, water, other nutrients and many plant chemicals, generally at amounts that make sense in a meal. If a clinician has recommended a supplement for a specific deficiency or condition, follow that advice; otherwise, build the pattern from food rather than chasing an antioxidant label.

How to Build an Antioxidant-Rich Indian Plate

The ICMR-NIN Dietary Guidelines for Indians 2024 encourage at least 400 g of vegetables and 100 g of fresh fruit daily. That is a useful prompt to add variety, not a requirement to weigh every carrot.
