Absorption?

Yes. Tea contains polyphenols that can reduce the absorption of non-haem iron, the form found in plant foods such as dal, grains, greens and seeds. The effect is most relevant when tea is consumed alongside an iron-containing meal.

A small controlled study found that waiting one hour after a meal before drinking tea reduced this inhibitory effect substantially.

But that doesn’t mean everyone needs to change their chai habits. For healthy people who aren’t at risk of iron deficiency, research does not support a blanket restriction on tea drinking. For those at risk, moving chai away from iron-rich meals is a useful adjustment. People taking prescribed iron supplements should follow their clinician’s timing instructions, which may require a longer gap.

Is This Article for You?

Read this if: you drink chai around mealtimes and have heard it affects iron; you are vegetarian and want to know whether the advice applies to you; or you would like the actual evidence rather than a rule someone repeated.

This matters most if: you are at risk of iron deficiency. If that is you, the timing advice below is worth taking seriously — and it is an addition to what your doctor has advised, not a replacement for it.

Let me give the honest answer first, because it is not the one the internet usually leads with.

Tea does inhibit the absorption of plant iron, and the effect is well established.

But a comprehensive review of the evidence concluded that, for healthy people at no risk of iron deficiency, there is no need to advise any restriction on tea drinking at all.

The advice to space tea away from meals is targeted principally at groups at risk — not at everybody.

So before we go further: if you are well, eat a reasonably varied diet, and enjoy chai with your breakfast, the evidence does not automatically ask you to stop.

What follows is for those of you who have reason to care, and for the general satisfaction of understanding why the rule exists.

Why Does Tea Affect Iron Absorption?

What Are Tannins and Polyphenols?

Tea contains several polyphenolic compounds, including tannins, that can bind non-haem iron in the digestive tract and reduce the amount available for absorption.

Non-haem iron is the form found in plant foods, including wheat, rice, dals, leafy vegetables, nuts and seeds. It is also present in many iron-fortified foods.

Coffee contains other polyphenols that can affect non-haem iron absorption too.

The effect of tea depends partly on its polyphenol content, the strength and amount consumed, and what else is present in the meal.

That matters particularly in a vegetarian diet, where most dietary iron comes from non-haem sources.

Haem iron, found in animal foods, is generally less affected by these meal components.

But tea’s effect on absorption from one meal is not the same as proof that someone who drinks tea will develop iron deficiency. Long-term iron status also depends on overall intake, physiological needs, existing iron stores and other factors.

Source: Nelson and Poulter, Journal of Human Nutrition and Dietetics, 2004.

What the One-Hour Tea Timing Study Actually Found

The most directly useful piece of research here is a controlled trial published in the American Journal of Clinical Nutrition in 2017.

The researchers set out to test not whether tea inhibits iron absorption — that was already established — but whether the timing makes a difference.

Twelve healthy women were given the same iron-labelled porridge meal on three separate occasions:

Once with water.

Once with tea served alongside the meal.

Once with tea served one hour afterwards.

Using a stable iron isotope, the researchers could estimate how much iron was actually absorbed in each case.

The finding, in the paper’s own framing: a one-hour interval between the meal and the tea attenuated the inhibitory effect.

Tea with the meal reduced non-haem iron absorption. Tea an hour later did so significantly less.

The study also gives us actual numbers, and they’re worth examining rather than turning them into a dramatic headline.

The estimated inhibitory effect was approximately 37.2% when tea was consumed with the meal, compared with 18.1% when it was consumed one hour afterwards.

That’s roughly a halving of the inhibitory effect. It does not mean that waiting one hour doubles the iron your body absorbs, or that this is a guaranteed outcome for every person and meal.

It is a small study — twelve participants — and I would not want it carrying more weight than it can bear. It also tested tea consumed after the meal, not every possible interval before eating.

But it points in the same direction as the broader literature, and the practical instruction that comes out of it is simple enough to be useful.

If you’re at risk of iron deficiency, leave some distance between an iron-rich meal and your chai. Waiting at least an hour afterwards has direct experimental support.

What a Stable Isotope Study Measures

Rather than estimating iron absorption from what somebody eats, researchers add a measured quantity of iron labelled with a stable, non-radioactive isotope to a test meal.

This labelled iron can be distinguished from other iron during laboratory analysis. By measuring its later incorporation into red blood cells, researchers can estimate how much was absorbed.

That is why this study tells us something a dietary survey cannot: it measures the body’s uptake of the iron, rather than simply recording how much was eaten.

Source: Ahmad Fuzi et al., American Journal of Clinical Nutrition, 2017.

The Indian Complication: Chai Isn’t Just Tea in Water

Here is where most of the international guidance needs some context, and where I think the interesting part of this question lies.

The timing study above tested brewed black tea.

Indian chai, on the other hand, is typically prepared with milk, sometimes a substantial amount of it.

And milk brings calcium into the picture.

Calcium has been shown to reduce iron absorption in controlled single-meal studies, while tea polyphenols have their own inhibitory effect on non-haem iron.

So there are two different nutritional interactions worth understanding when we talk about milky chai.

But this is where I want to be precise.

The research does not establish that adding milk to tea necessarily doubles the inhibition, or that every cup of Indian chai has a greater effect than plain black tea.

The amount of milk, the tea’s strength, the rest of the meal and the person’s iron status all matter. Research specifically comparing milky chai with plain tea under everyday Indian meal conditions is more limited.

There is also a distinction between what happens in one test meal and what happens to iron stores over months or years.

Studies have found that calcium can reduce iron absorption in the short term, but the longer-term evidence is less consistent. It does not justify telling everybody to stop consuming calcium-rich foods with meals.

So a glass of milk or a bowl of curd isn’t suddenly a nutritional problem.

Nor is chai.

The useful conclusion is narrower: if iron absorption is something you have reason to pay attention to, the tea’s timing is a habit worth adjusting. The milk doesn’t make it necessary to invent a stricter rule for everybody.

Where This Lands in an Ordinary Indian Day

Worth considering if you’re at risk of iron deficiency

Generally less concerning

Chai served alongside an iron-rich breakfast of poha, upma or paratha with accompaniments

Chai between meals, well separated from lunch and dinner

Chai immediately after a dal-and-roti lunch

An occasional cup with food in someone without iron-deficiency risk

Strong tea with a predominantly plant-based, iron-containing meal

Green or black tea consumed between meals

Tea or coffee taken with prescribed iron tablets

Following the specific supplement schedule provided by your clinician

The point isn’t that all these foods contain the same amount of iron. It is that meal composition and timing can change how much non-haem iron is available for absorption.

Notice how little of an ordinary routine actually needs examining.

For many people who are concerned about iron, the adjustment is one habit, not a lifestyle: move the chai that currently sits on the table during an iron-rich meal to later.

A cup of tea at four in the afternoon, well away from lunch and dinner, is usually a different proposition from strong chai served with the meal itself.

And the first cup of the morning needs context too. Tea taken well before breakfast may not have the same effect as tea consumed alongside it, but the one-hour study doesn’t establish an exact safe interval for every schedule.

The useful principle is separation, not clock-watching for its own sake.

Two Things Worth Getting Right

First, the direction of the gap.

The controlled trial gives us direct evidence for tea consumed one hour after a meal. More generally, drinking tea between meals rather than with food is sensible advice for people at risk of iron deficiency.

If chai comes before a meal, the useful aim is still to avoid close overlap, but the precise one-hour-before rule has not been established by that same trial.

And if you’re taking an iron supplement, a separate set of instructions applies. Some iron preparations, including ferrous sulfate, are advised to be taken at least two hours apart from tea, coffee and dairy. Your prescriber’s guidance takes priority.

Second, the vitamin C in the meal.

Vitamin C can improve non-haem iron absorption and help counteract the effects of inhibitory compounds in plant-based meals.

A squeeze of nimbu over dal, fresh tomato, amla or guava eaten with the meal can be useful.

That’s a helpful habit whether you drink chai or not.

But vitamin C isn’t a mathematical guarantee that the effect of a cup of tea will disappear.

If your iron status needs attention, use both ideas where practical: include vitamin-C-rich foods and separate tea from iron-rich meals.

Neither requires giving up chai.

What I Would Actually Change

If you are healthy and not at risk of iron deficiency: I would not turn this into a new food rule. The available evidence does not call for a blanket restriction on tea drinking.

If you are at risk of iron deficiency or have been told your iron stores are low: avoid making tea the automatic accompaniment to iron-rich meals. Waiting at least an hour afterwards is one evidence-supported approach, while your clinician may recommend a longer interval.

Move the chai rather than dropping it. This is a timing adjustment, and framing it as giving something up is both unnecessary and the reason people abandon useful advice.

Put a vitamin C source in the meal. It earns its place independently of anything to do with tea.

Do not remove dairy from a balanced diet simply because of calcium’s short-term effect on iron absorption. The long-term evidence does not support that broad response.

If you take an iron supplement, follow its specific instructions. The gap may be longer than the one used in the tea-and-meal trial, particularly for ferrous sulfate.

The Wider Point

The wider point is one I keep returning to: a nutrition figure on a pack describes what’s in the food. It cannot tell you what your body ultimately absorbs.

Aashirvaad Chakki 100% Khapli Atta, for example, has a reported iron content of 3.3mg per 100g according to the brand’s product-specific documentation.

That figure describes the flour. Its iron is non-haem iron, and how much is absorbed depends on the meal, the body’s needs and other factors.

The same principle applies to ordinary wheat flour, dal, greens and every other source of plant iron. What reaches you is influenced partly by the choices made at the table: what you eat alongside the roti, what you drink, and when.

That is not a discouraging thought. It means quite a lot of it is yours to arrange.

The Short Version

Tea can inhibit non-haem iron absorption. The effect is real, especially when tea accompanies an iron-rich meal.

For healthy people who are not at risk of iron deficiency, research does not justify a blanket restriction on chai.

A small controlled trial found that waiting one hour after a meal substantially reduced tea’s inhibitory effect.
