USDA lists dried pumpkin-seed kernels at about 6 g per 100 g and boiled, drained pumpkin at 1.1 g. IFCT 2017 lists raw orange, round pumpkin at 2.56 g per 100 g. These are different food samples and preparations. For illustration, 30 g of kernels and 150 g of boiled pumpkin each provide roughly 1.7–1.8 g of fibre, although the seed portion supplies considerably more energy. Your home-cooked kaddu sabzi may differ.

Pumpkin has two very different identities in the Indian kitchen. The flesh goes into a lightly spiced kaddu sabzi, a Bengali kumror torkari, a South Indian kootu, or a comforting bowl of soup. The seeds, on the other hand, are roasted for a crunchy snack or scattered over breakfast bowls and salads. Both come from the same pumpkin, but their nutritional profiles are pretty different, and understanding that difference matters when you are comparing their fibre content.

But you should know that pumpkin seeds have attracted considerable attention for their protein, unsaturated fats and minerals, alongside their fibre content. Pumpkin flesh deserves a closer look of its own, especially because cooked pumpkin is an everyday vegetable that can fit into familiar as well as contemporary Indian meals. The question is not which part of the pumpkin deserves the health halo. It is what each brings to the plate, how much fibre a serving contributes, and why preparation and portion size matter.

A quick note on names: this piece is about orange pumpkin (kaddu, or kumro in Bengali), not ash gourd, which is sometimes also sold as safed petha or safed kaddu. The IFCT figures below refer specifically to orange, round pumpkin, Cucurbita maxima.

Pumpkin Seeds: What Makes Them Nutritionally Different?

Pumpkin seeds, often called pepitas when sold as shelled kernels, are considerably more concentrated in energy and nutrients than the mild, mellow-sweet flesh. They contain protein, fat, dietary fibre and minerals, including magnesium and zinc; USDA’s entry for dried pumpkin and squash seed kernels records about 592 mg of magnesium and 7.8 mg of zinc per 100 g. Their composition can vary with the variety and preparation.

This is a useful starting point for understanding what pumpkin seeds contribute. The seeds are not simply a crunchy garnish. They can add a lot of surprising substance to a meal, especially when sprinkled over dalia, mixed into a homemade snack mix, or stirred into a vegetable dish. But a scattering over a sabzi and a 100 g packet are very different portions.

Fibre in Pumpkin: What Does the Flesh Offer?

Pumpkin flesh contains a substantial amount of water, which is one reason why it behaves so differently from a dry seed. The Indian Food Composition Tables (IFCT 2017), developed by the National Institute of Nutrition under ICMR, list orange, round pumpkin as Cucurbita maxima, with nearly 92 g of water in every 100 g. Its raw edible portion contains 2.56 g of total dietary fibre per 100 g in the table, of which 1.12 g is soluble and 1.44 g insoluble. But remember that figure is for the raw food recorded in the database, not a finished serving of kaddu sabzi.

Cooking can change the water content, the vegetable’s texture, and the weight of the portion. A separate USDA entry for boiled, drained pumpkin without salt records 1.1 g of dietary fibre per 100 g. But these figures should not be treated as a before-and-after test of the same pumpkin, as they come from different databases and food preparations. They do not show how much fibre cooking removes. An actual bowl of Indian kaddu sabzi may differ too, because the pumpkin variety, the amount of water retained, the cooking method and the other ingredients all vary.

Seeds Versus Sabzi: The Fibre Comparison

In USDA data, dried pumpkin and squash seed kernels provide around 6 g of dietary fibre per 100 g, against 1.1 g per 100 g for boiled, drained pumpkin. On paper, kernels appear to be the more concentrated fibre source. But people rarely eat 100 g of seeds as a topping, and comparing equal weights does not reflect how these foods are usually served.

Work it out by portion, and the picture changes. These amounts are examples for comparison, rather than recommended serving sizes:

Food

Example amount

Fibre

Energy

Boiled, drained pumpkin, without salt

150 g

About 1.7 g

30 kcal

Dried pumpkin and squash seed kernels

30 g

About 1.8 g

168 kcal

Calculated from USDA reference values and rounded. These figures do not include oil, sugar or other recipe ingredients.

The 30 g kernel portion also supplies roughly 9 g of protein and nearly 15 g of fat. Always remember that these are estimates based on specific database entries, not guaranteed values for every brand of seeds or every home-cooked pumpkin sabzi.

The hull matters, too. USDA’s entry for whole roasted pumpkin and squash seeds, eaten with the hull, records 18.4 g of total dietary fibre per 100 g. That is a value for a specific database entry, not a reliable figure for every seed roasted from a kaddu at home.

Researchers at Punjab Agricultural University also found higher crude fibre in a pumpkin-seed variety with its hull than in a naturally hull-less variety. But they compared particular cultivars and measured crude fibre, a different laboratory measure from total dietary fibre. Those results cannot be used to calculate the dietary fibre in your home-roasted seeds.

Shell-on seeds can be hard to chew and may not suit everyone. A higher fibre figure on paper is not, by itself, a reason to choose them.

And that is a vital distinction. Pumpkin-seed kernels deliver fibre in a compact, energy-dense package, while cooked pumpkin offers a larger, water-rich vegetable portion for comparatively less energy. Neither food wins outright. The better choice depends on what the meal needs and how much of each food is actually eaten. Either portion contributes just one part of the day’s fibre.

What Does Fibre Actually Do Here?

Dietary fibre is not a single substance with a uniform effect. Soluble and insoluble fibre can behave differently in the digestive tract: some fibres absorb water, some contribute to stool bulk, while others are fermented by gut microbes. Fibre can help support regular bowel movements as part of an overall eating pattern, but the effect depends on its type, the amount consumed, fluid intake and the individual. This is where pumpkin flesh has a place beyond its mild flavour.

A serving of cooked kaddu adds vegetable fibre to a meal that might otherwise consist largely of rice or roti and a curry. It also brings water and, depending on the variety, carotenoids such as beta-carotene. If you are adding more fibre than usual, increase it gradually and keep your fluid intake adequate.

The Indian Kitchen Already Knows How to Use Both

In Indian cooking, pumpkin flesh rarely needs an elaborate introduction. In Bengal, kumro can be cooked with panch phoron, green chillies, and a touch of sweetness, or paired with legumes and leafy vegetables. Across other regions, kaddu may be cooked with cumin, mustard seeds, curry leaves, coconut, or lentils. These regional kaddu recipes differ in oil, additional ingredients and serving size, so their final nutritional values will differ as well. For a fibre-conscious meal, the most useful question is what accompanies your kaddu.

A portion of pumpkin sabzi served with dal and whole-wheat roti brings together different sources of fibre and other nutrients on your plate. Now, pumpkin cooked with a generous amount of oil or sugar is still pumpkin, but the overall dish acquires a different energy profile. The goal is not to strip a traditional recipe of its character, but to understand what the complete plate contributes.

Seeds are easy to use in the same food culture without turning every meal into a wellness bowl. A spoonful of roasted pumpkin seeds can add crunch to a vegetable salad, a curd-based side such as raita, or a homemade snack mix. They can also be crushed into a chutney-style mixture or sprinkled over soup. Because seeds are energy-dense, a modest topping may be more practical than treating them as an unlimited snack.

So, Should You Choose Pumpkin or Pumpkin Seeds for Fibre?

If you want to add a vegetable to lunch or dinner, cooked pumpkin is the straightforward, go-to option. It brings water, colour, texture and some fibre to a familiar, homely meal. If you want a compact topping that also contributes protein, unsaturated fats and minerals, pumpkin seeds have a different role. You can include both without needing to rank them or force one to replace the other.

For Indian households, there is room for both on the plate, each doing its own nutritional job, alongside the variety of dals, grains, vegetables and fruit that matters more than any single food.

Sources

ICMR-NIN: Indian Food Composition Tables 2017
USDA FoodData Central, SR Legacy nutrient entries
Charaya et al.
