class="wp-block-paragraph">A roti contributes useful fibre, but dal, vegetables, fruit and seeds often contribute just as much or more. See how an everyday Indian meal can add up to the 40g daily fibre target.

A roti — even a good one — is only one item on a plate that decides your day’s fibre total. Whole wheat atta carries about 11.36g of fibre per 100g (IFCT 2017), so three rotis made from roughly 90g of flour add up to around 10g — a solid start, but well under the 40g a day that ICMR-NIN recommends for Indian adults. The rest of that fibre has to come from elsewhere on the thali: dal, sabzi, seeds and fruit. This is the real maths of a fibre-friendly Indian meal — and why no single food, however good, is the whole answer.

The Roti Gets You Started, Not There

Most Indian wheat attas — whether a regular chakki atta or a stone-ground whole-wheat variant — land in a similar fibre range, because the fibre comes mainly from the wheat bran retained during whole-grain milling. Two rotis, from about 60g of flour, add roughly 6.8g of fibre. Three rotis, from about 90g, add roughly 10g — close to a quarter of the ICMR daily recommendation. That’s genuinely useful. It just isn’t the finish line.

Dal Does the Heavy Lifting

Pulses are where an Indian plate quietly earns most of its fibre. Whole chana (with skin) carries about 25.22g of fibre per 100g — among the highest of any everyday Indian food. Whole moong (with skin) comes in at about 17.04g per 100g, and rajma sits between 16.6–17.7g per 100g. A regular dal or rajma serving most days does more for your day’s fibre total than the roti next to it.

ⓘ A Quick Fibre Comparison

3 whole wheat rotis (~90g flour): ~10g fibre
1 katori whole chana (~100g): ~25.22g fibre
1 katori whole moong (~100g): ~17.04g fibre
1 katori rajma (~100g): ~16.6–17.7g fibre

Gram for gram, the dal next to the roti is frequently doing more of the fibre work — not less.

Seeds, Sabzi and Fruit Close the Rest

Flaxseed is one of the most fibre-dense everyday foods available — about 26.17g per 100g — so even a small spoonful stirred into curd or chutney adds meaningfully. Fruit pulls its weight too: guava carries about 8.59g of fibre per 100g, amla about 7.75g. ICMR-NIN also recommends that vegetables, fruits and tubers make up roughly half your plate, with at least 400g of vegetables and 100g of fruit a day — not as a separate health task, but as part of how an everyday Indian thali is already meant to be built.

Why It’s Easy to Overestimate the Roti’s Share

It’s a natural mistake: the roti is the most visible, most-handled part of the meal — rolled, cooked, counted by number — while the dal, sabzi and fruit blend into the background of ‘the rest of the plate’. That visibility creates a quiet bias towards crediting the roti with more of a meal’s fibre than it actually carries. The numbers tell a different story: on most Indian thalis, the roti is somewhere in the middle of the fibre ranking, not at the top of it.

A Habit Worth Building, Not a Diet Worth Starting

None of this calls for tracking grams at every meal, or treating fibre as a number to chase. It’s closer to a habit of noticing: roughly how many different fibre sources tend to show up across a normal day, and whether that’s closer to one or two, or closer to four or five. The answer usually points to a small, specific gap — fruit most days, or seeds, or a slightly thinner dal than usual — rather than a wholesale change to how a plate is built.

So What’s the Actual Target?

ICMR-NIN recommends about 40g of fibre a day for Indian adults — that’s the number to build towards. The WHO sets a global minimum of about 25g a day; that’s worth knowing as a floor, not a ceiling, for diets that can comfortably do better. Three rotis alone get you roughly a quarter of the way to the ICMR target. Dal, sabzi, seeds and fruit have to do the rest of the work — which is really just another way of saying: a varied plate, not a single hero ingredient, is what gets you there.

A Worked Example: One Full Thali

Put it together for a single, ordinary meal: three rotis (~10g fibre), a katori of moong dal (~17g), a sautéed seasonal vegetable, and a small bowl of guava for dessert (~8.6g). Even without counting the vegetable’s own contribution, that one meal is already approaching 35g of fibre — close to the full ICMR daily target, from a single, completely unremarkable Indian lunch. This is the point this piece keeps returning to: the maths isn’t hard to hit. It’s just rarely credited to the right parts of the plate.

What If Your Staple Isn’t Roti?

The same logic holds for rice-based meals. A katori of rice contributes relatively little fibre on its own — white rice carries about 2.81g per 100g, brown rice about 4.43g — which makes the dal, sabzi and accompaniments next to it carry proportionally more of the load than they would alongside roti. An idli-and-sambar breakfast, or a rice-rasam-poriyal lunch, follows an identical principle to a roti thali: the grain is rarely the main fibre source, and the lentils and vegetables around it usually are.

Worth Remembering

Whichever sources fill out your plate, fibre works better paired with enough water through the day — increasing fibre without increasing fluids can backfire. That’s its own piece in this series (Fibre Needs Water); for today, the simple version is: more fibre sources, and a glass of water alongside them.

Scan the Plate

Before your next meal, do a quick count: how many separate fibre sources are actually on it — roti, dal, sabzi, a fruit, a spoon of seeds? Most Indian thalis already have three or four of these sitting side by side. The fibre math only adds up when they’re eaten together, not when one is asked to do all the work alone.

ⓘ Why This Math Isn’t About Restriction

This isn’t a case for eating less roti — it’s a case for not expecting the roti to do a job it was never going to do alone.

A typical Indian thali (roti + dal + sabzi) is already most of the way to a fibre-varied meal, often without anyone trying.

The goal is noticing what’s already on the plate, not adding a long list of new ingredients.

Next Steps

Do: Scan the Plate — how many fibre sources are present today?

Ask Happy Tummy GPT: “How do I build a higher-fibre Indian day?”

Reflect: “Did your plate have dal, veg and a whole-grain roti today?”

Disclaimer: This article is for general informational purposes only — not medical or dietary advice.

A roti contributes useful fibre, but dal, vegetables, fruit and seeds often contribute just as much or more.
